ADHD Sleep Problems: Why Sleep Is So Hard for the Neurodivergent Brain

If you've ever climbed into bed exhausted, turned off the lights, closed your eyes, and then discovered that your brain has apparently scheduled an emergency meeting about every embarrassing thing you've done since 1997, you're not alone.

For many people with ADHD, sleep isn't as simple as "just go to bed." ADHD sleep problems are incredibly common, and research suggests that up to four out of five adults with ADHD experience some type of sleep disorder or significant sleep disruption.¹ So if you’ve got ADHD and are struggling with falling asleep, staying asleep, or waking up in the morning, this isn't necessarily a discipline problem. Your brain may genuinely be wired for a different relationship with sleep.

The "Tired But Wired" Reality of ADHD

One of the cruelest ADHD experiences is being absolutely exhausted while your brain is somehow still ready to host a TED Talk at midnight.

Standard sleep advice often tells us to "turn off your brain." Unfortunately, an ADHD brain doesn't always respond particularly well to being placed in a quiet, dark room with nothing interesting happening. When external stimulation disappears, your brain may generate its own stimulation in the form of racing thoughts, mental problem-solving, daydreaming, planning, worrying, or replaying conversations from six hours (or 6 months) ago.

ADHD is also associated with several specific sleep disorders and sleep problems, including delayed sleep-wake phase patterns, insomnia, restless legs syndrome, sleep-disordered breathing such as obstructive sleep apnea, and excessive daytime sleepiness.¹˒² Nightmares may also occur more frequently in adults with ADHD; one study found that frequent nightmares were reported more often in adults with ADHD than in a representative comparison group.³

And yes, I can personally vouch for the nightmare situation. As a kid, I had recurring nightmares about Freddy Krueger. Apparently my childhood brain decided that sleep needed a horror-movie subplot. Thanks, brain.

Why Does an ADHD Brain Have So Much Trouble Falling Asleep?

Part of the answer appears to involve the body's internal clock. Research has found that adults with ADHD are more likely to have a delayed circadian rhythm, meaning their natural sleep-wake cycle may run later than the schedule society expects.¹ In one study, melatonin onset occurred about 105 minutes later in adults with ADHD and sleep-onset difficulties than in healthy controls.⁴

In other words, your body may not be particularly interested in producing its "okay, bedtime now" signals at the same time your alarm clock, job, or children's school schedule says it should.

There are also complex differences in brain systems involving dopamine, GABA, arousal, and reward processing that may contribute to ADHD's relationship with sleep. The science is still developing, but researchers increasingly recognize that ADHD and sleep regulation are intertwined rather than completely separate problems.²

And then there's the executive-function problem.

Going to bed requires an astonishing number of tiny transitions: stopping whatever you're doing, noticing the time, gathering your things, brushing your teeth, getting ready for tomorrow, putting your phone down, and transitioning from stimulation to rest. For an ADHD brain, that's a lot of executive functioning packed into one supposedly simple task.

Reimagining Sleep Hygiene for an ADHD Brain

Traditional sleep hygiene can sometimes feel like a list of rules designed for a person who has never experienced ADHD.

No screens. Same bedtime. Perfectly dark room. No distractions. Relax!

If only our brains had received the memo.

Instead of aiming for perfect sleep hygiene, think neurodivergent sleep hygiene: reduce the friction between your brain and the environment you're asking it to sleep in.

Find a Screen Strategy That Works for You

If complete silence makes your thoughts louder, you don't necessarily have to lie there suffering heroically. You can adapt traditional sleep hygiene advice for your ADHD brain.

Try shifting toward low-stimulation or audio-only input. A familiar television show you've seen 100 times, an audiobook, calming sleep script, or podcast can give your brain just enough stimulation to stop generating its own entertainment. If possible, turn the screen away or face-down so you're listening rather than watching.

If you do need to look at a device, reducing brightness and using warmer screen settings may be preferable to staring into a bright screen at full blast. Blue-light-blocking glasses are another option, although evidence for their impact on sleep is mixed, so think of them as an accommodation rather than a magic sleep potion.

Give Your Racing Brain Somewhere to Put Its Thoughts

If your brain suddenly remembers every task you've forgotten the moment your head hits the pillow, keep a notebook beside your bed.

Think of it as a mental parking lot. Write down the thought so your brain doesn't have to keep rehearsing it to make sure you won't forget it tomorrow.

You can also practice simply observing thoughts rather than fighting them. Imagine them as leaves floating down a river or cars passing on a highway. You don't have to chase them, solve them, or yell at them to go away. Notice them, let them pass, and gently return your attention to something neutral like your breath.

Progressive muscle relaxation can also help shift attention out of the thinking brain and into the body by systematically tensing and relaxing different muscle groups. Relaxation techniques such as progressive muscle relaxation are among the approaches used in evidence-based CBT-I.⁵

Create an Auditory Anchor

Some ADHD brains benefit from predictable sensory cues. Try playing the same calming music, white noise, brown noise, or quiet ambient track each night.

Over time, that familiar cue can become part of your bedtime routine and make the transition toward sleep a little less abrupt. It lets your brain know it’s time to start releasing melatonin now because you’re preparing for bed.

Sleep Doesn't Have to Be Another Thing You're Failing At

The goal isn't to become perfect at sleeping. It's to understand your brain well enough to create an environment that supports it.
